Standing forward fold

Uttanasana

Also called Forward bend, Standing toe touch

Standing forward fold is a simple fold from standing that lets your upper body hang over your legs. It stretches the hamstrings and calves and gives the neck and back a chance to release. Bending your knees is welcome here, because folding from the hips matters more than straight legs.

How to do Standing forward fold

  1. 1Stand in mountain pose with your feet hip width apart.
  2. 2Place your hands on your hips and soften your knees.
  3. 3Exhale and hinge forward from your hips, keeping your spine long as you go down.
  4. 4Bend your knees as much as you need so your belly can rest closer to your thighs.
  5. 5Let your hands rest on your shins, blocks, or the floor, or hold opposite elbows.
  6. 6Relax your head and neck so they hang freely.
  7. 7Hold for five to eight breaths, then bend your knees, bring your hands to your hips, and rise slowly with a long spine.

Common mistakes and how to fix them

The back rounds to reach the floor with straight legs.

Bend your knees generously and let your belly rest toward your thighs so the fold comes from the hips.

The hips shift back behind the heels.

Shift your weight slightly toward the balls of your feet until your hips stack over your ankles.

The knees lock back.

Keep a soft bend in your knees and lift gently through the thighs.

You stand up quickly and feel lightheaded.

Bend your knees, bring your hands to your hips, and rise slowly, letting your head come up last.

Modifications

  • Rest your hands on blocks or a chair seat.
  • Bend your knees deeply and rest your belly on your thighs.
  • Widen your feet for more room and balance.
  • Practice a half fold with your hands on your shins and a flat back.

Benefits

  • Stretches the hamstrings and calves.
  • Gently releases the neck and upper back.
  • Builds awareness of folding from the hips.
  • Offers a calm pause between standing poses.

Breath

Exhale as you fold and let each breath soften your upper body a little more. Inhale to lengthen your spine if you want to fold deeper.

Take care

Take care with lower back injuries, and keep your knees bent if your back feels strained. Rise slowly if you feel dizzy, and stop if you feel sharp pain.

Standing forward fold questions

Do I need to touch the floor in Uttanasana?

No. Rest your hands on your shins, blocks, or a chair. A fold from the hips with bent knees is more useful than reaching the floor.

Why do I feel dizzy after a standing forward fold?

Coming up quickly from a head down position can make some people lightheaded. Rise slowly with bent knees and let your head come up last.

What is the difference between standing and seated forward fold?

Both stretch the back of the legs. In a standing fold gravity helps your upper body hang, while a seated fold asks you to sit tall on your sit bones and hinge forward.
